April 14

10 min jog, stretch, strides, 3 x 1600, 1 min rest, tempo pace, 8 x 200 uphill strong  (If no hills, do approximate 6 x 300 with 2 min rest at 800-1600 goal pace, instead); 10 min cool down, core

new people do 800s instead of 1600

 

April 15

normal distance run plus strides, bands

 

April 16 

in spikes - 2 x 600 at 1600 pace with 5 min rest, 2 x 400 at 800 pace, 5 min rest, 2 x 1 mile tempo with 60 secs rest, 10 min cooldown, core

 

If no track, try to run same effort and do it for about the same amount of time it would take you to run each.  New people, 1 x mile at end.
