10 min jog, stretch, 2-4 x 1600, 1 min rest, tempo pace, 8 x 200 uphill strong  (If no hills, do approximate 6 x 300 with 2 min rest at 800-1600 goal pace, instead); 10 min cool down, core

new people do 800s instead of 1600

10 min jog, stretch,  5-8 x 1000 with 60 sec rest @ tempo pace; 10 min cool down, core

If no track, try to run same effort and do it for about the same amount of time it would take you to run each.  New people, 4 x 800 (half mile).
